Early-Season 4‑Week Triathlon Swim Program (3 sessions/week)
This progressive 4‑week plan is built around three repeatable session themes each week, with clear week‑to‑week progression. Aim to complete all three sessions each week; recover sensibly and adjust sets or rest as needed based on how you feel.
Weekly structure
Session 1: Stroke Efficiency — increase the amount of water you move per stroke and learn to hold that efficiency under fatigue.
Session 2: Speed Development — develop top-end speed over short reps, when you’re fresh, to build economy and turnover.
Session 3: Over & Under Race Speed — practice “gears” by alternating efforts faster than race pace with longer efforts below race pace.
Session templates (use as a base; adjust distances and rest to match ability)
How to measure progress
Track stroke count over set distances for Session 1; aim for lower or consistent stroke count while maintaining speed.
Time your short sprint efforts in Session 2 to monitor increases in top speed.
Use Session 3 to practice pacing: note how long you can sustain faster pieces and how controlled your slower pieces feel.
Coaching tips
Prioritize technique in every session—speed without technique is wasted energy in triathlon.
Rest long enough in speed reps to keep quality high; it’s better to do fewer high‑quality reps than many sloppy ones.
Practice sighting and open-water effort control occasionally within these sets if you’re training for an open‑water triathlon.
Adjust total weekly volume according to bike/run load—this program is swim‑focused but should fit within your wider triathlon training plan.
